It’s a common belief among exercisers that muscle soreness are correlated to quality of workout which is NOT TRUE!

Muscle soreness is believed that tiny microscopic tears in the muscle tissue result in inflammation, and inflammation is the main cause of soreness.

 

 

One of the reason that caused DOMS is eccentric contraction which mentioned in the previous articles.

The reason behind is that it requires a significant amount of lengthening (or eccentric) to resist the pull of gravity.

A lengthening contraction is simply a muscle resisting a stretch.


For example, when you perform a bicep curl and you are taking the dumbbells from your shoulder back down to your sides you are performing the lengthening portion of the exercise.


In fact, when you perform the lengthening portion of an exercise you actually use FEWER muscle fibres than on the shortening phase (lifting the dumbbell to the shoulder).

So if you use 100 muscle fibres to lift the weight during the shortening phase, you’ll use 80 to lower it (during the lengthening phase).

Same weight, fewer muscle fibres > damage, inflammation, and finally soreness.

Takeaway:

Muscle soreness is not a good indicator for a good workout whereas progressive overload is a better indicator for an effective workout. (We’ll discuss this topic in the other chapter)


You can exercise and reduce your body fat,


but you can't choose where you lose fat.


Spot reduction doesn't work,


either for the abs or for any other body part.


 

 

The fallacy of spot reduction assumes that, if you have fat over your abs, then exercising the ab muscles will make that fat go away. While exercising the muscle may increase endurance or strength, it won't burn off the fat in that area. The reason for this is because the body draws energy from the entire body when exercising, not just from the part you're working.

The only way to burn fat from your belly is to reduce overall body fat by creating a calorie deficit. To get six-pack abs, you may have to drop your body fat to a level that is either a struggle to maintain or downright unhealthy. Many of us have the goal to get six-pack abs but most of us will find it difficult to reach that goal.

Let's face it: The factors that dictate how our bodies look are too many to keep track of. Age, genetics, gender, hormones, body type, lifestyle, eating habits, stress management, sleep habits, planetary alignment...all of these decide what your body and, therefore, your belly, looks like.

People become movie stars and models because they have the genetic makeup that allows them to have lean gorgeous bodies. If we could all achieve that, we would all be models.

Remember that we all have flaws and perfection isn't an option unless you head to your nearest surgeon. Instead of doing that, challenge yourself by taking care of your body and learning how to accept it.
Yes and No.

Why? It is very much depends on context.

Simple, if you never had a background to count calories, understand calories amount of each food group and the type of fruit, you will never understand the equation to eat flexible.

For an example, if you never had the idea of saving money and earning money, you will never be good with your financial management. You tend to spend according to your mood without a proper planning, this is the reason you will not have enough flexibility to spend in future. You might find it hard to buy something that cost higher because you simply do not have that enough amount of money.

If you want to buy a penthouse, you plan. If you want to buy a sports car, you plan.

It is same when comes to counting calories. You need to learn the basics and fundamental, before you can go freely without counting calories in the future.

Most of the body builder and coach has the experience of weighing and counting their calories. This is why they know how to guide or estimate calories. This is why they have this flexibility during a party or gathering.

A person who has learned how to count and has been practising for a period of time, counting calories become a second nature. They know if they eat slightly more this weekend, they know how to adjust accordingly when they get back on track.

So, you don’t need to count calories in order to lose weight, BUT you do NEED to learn how to count calories, because it is a progress.

If counting calories is a stressor, yes there will be others strategy and options. But educate yourself about calories isn’t a bad thing in general. If you want to achieve something better, you need to do what it requires to achieve something better.


 

 

What does science say?

 

 

 

The myth that kids will stop growing if they lift weights too young is not supported by any scientific evidence or research.

Most likely, the myth that lifting weights stunts growth came from concern over kids causing damage to their growth plates if they participate in a strength training program.

Dr. Rob Raponi, a naturopathic doctor and certified sports nutritionist, points out that this is something that can result from poor form, weights that are too heavy, and a lack of supervision. But it’s not the result of lifting weights correctly.

Most studies have actually concluded that with the proper supervision, equipment and training protocol, lifting weights can be just as safe for children as any other type of physical activity.

Another review published in the British Journal of Sports Medicine failed to find a single case of a growth plate injury occurring in studies where the training procedures were monitored and guided by professionals.

What is supported by scientific evidence and research is that properly designed and supervised resistance training programs have numerous benefits trusted source for kids, including:

  • Increasing strength and bone strength index (BSI)

  • Decreasing fracture risk and rates of sports-related injury

  • Improve certain motor skill performances like running and jumping in children and adolescents.

  • Improve Mental Health

  • Develop healthy habits for later in life

  • Growing self-esteem and interest in fitness.

Protein powders, creatine, BCAA'S. Sound familiar? So many questions about whether these are "essential" for muscle growth. I will say this, many lifters (especially new lifters) are convinced that one must spend a buttload of money on supplements to make gains.

It's time to face a simple fact: lifters got damn big and damn strong before any supplements existed.

Do some research on a guy called Eugene Sandow whom the Mr. Olympia trophy is modelled after. Do you think supplements existed during that era?

Another simple fact: your diet (and of course your training) will determine 95% of your success in bodybuilding (or any sport). At most, supplements can add 5% to that level. Unless you're planning on competing, and that 5% may mean the difference between winning and losing, spending a small fortune on supplements is a waste. As well, until you get the 95% of your training and diet in order, you're wasting your money and energy on supplements.

Now, don't get me wrong, I'm not anti-supplements. To echo the words of a wise man, I'm anti-anything that detracts trainees from the stuff that really matters (training and diet).

Protein powders have their use, but one can easily fulfil a day's protein requirements without them. However, if you're the type who has an insane schedule, you know, working parent with kids constantly on the move, powders might not be such a bad idea since they're absorbed really quickly without upsetting your stomach vs a solid meal if you have to train in a jiffy.

Creatine will make you stronger and you'll gain some water weight, which might mean a little bit faster gains down the road. But then again, if you're the type who's eating plenty of red meat which had naturally occurring creatine, it would render it redundant.

Spend an hour on Sunday cooking up chicken breasts, eggs, pasta, rice, etc in preparation for the coming week. It's all about effort.
KETOGENIC
Arguably the biggest misconception about the Atkins Diet (which is a very low carb ketogenic diet) is that you can consume unlimited calories and still lose weight/body fat. This implies that somehow basic thermodynamics (energy in vs. energy out) is being affected somehow. That ketosis somehow increases calorie expenditure to compensate for caloric intake.

The thing is that Atkins NEVER said that this would happen (although I have a feeling that he wanted people to read what he said that way, as a marketing gimmick). What he said was that, as long as you ate less than 30 grams of carbs, you could eat as much protein and fat as you liked and still lose weight, which is not the same as an unlimited quantity. He was basing this on studies done in the 60's and 70's showing the following fact: When individuals remove all carbohydrates from their diet but are told to eat ‘unlimited’ protein and fat, they will generally reduce their caloric intake to between 1400-2100 calories/day. This creates a caloric deficit and weight is lost.

That is, there’s no magical fact of ketosis that allows weight/fat (not counting the water loss that occurs) to be lost while eating above maintenance (or even maintenance calories), you still have to have a caloric deficit for fat loss to occur.

So you may ask why bother with a ketogenic diet? The difference between a ketogenic diet and a non-ketogenic diet may be in the proportions of fat and muscle lost for a given caloric deficit. That is, ketogenic diets may cause more fat and less muscle to be lost compared to a non-ketogenic diet for the same deficit. But the deficit MUST exist.
Weight Lifting
First off, it’s important to realize that most of your fat loss success is going to come from your diet and/or cardio. Weight training, at best, tends to contribute minimally to fat loss. Although, depending on what is done, it can help. The traditional approach to lifting during a cutting phase has been to drop the weight and move to higher reps. As well, there’s often been a shift to so-called ‘cutting’ movements away from ‘bulking’ movements.

So the tip I have for weight training while cutting is to always keep training heavy. For example, during your chest workouts, if you were using 100kg x 8 on the flat bench during your off-season, you should do your best to get that same 100kg x 8 while dieting. Strength always tends to fall a bit, but do your best to keep the numbers up. That brings us to the overtraining issue. The idea of training more often and for a longer duration while on a diet is completely ass-backward! If there’s a time when recovery is reduced, it’s when calories are cut. High-intensity training while dieting just burns bodybuilders out. The volume you’re using should be cut by roughly 2/3rds during a diet. For example, if you’re doing 6 heavy sets for the chest, you can cut that to 2 heavy sets. Also, if you’re training chest twice a week, you can cut that to once a week. Higher reps can still be beneficial during a diet, but only when they’re done in addition to the heavy work. Higher reps burn more calories, deplete muscle glycogen (enhancing fat oxidation), and have a hormonal response that tends to help mobilize fat. But by themselves, high reps may cause muscle loss. But if high reps are done in addition to lower reps (either afterwards or on different days), you can get the best of both worlds! For example, on a heavy chest day, you might do your 2 heavy sets and then follow it up with higher reps (think 3-4 sets of 15-20 reps) for the same muscle groups.

 
PRE AND POST WORKOUT NUTRITION
Depending on what type of training you’re doing, you may also find that during and post-workout nutrition is also beneficial. The length of the workout, type of workout, etc. all go into this determination.

So again, the answer is that it depends. Certainly, there is some logic to having nutrients in the system during and right after training by consuming something right before the workout. But this is complicated by whether or not you’ve eaten a whole-food meal in the few hours before your training. As above, if you’ve eaten within 2-3 hours, I wouldn’t bother with anything before your workout.

If it’s been 3-4 hours since your last meal, I’d suggest at least experimenting with eating something maybe 30 minutes before workout (this could be a protein bar, a small carb/protein drink) to normalize blood glucose and get some amino acids into the system is probably a good idea.

About 0.3-0.5 g/kg (0.14-0.23 g/lb) of both carbs and protein would be a good starting place. For a 180 lb lifter that’s 25-40 grams of carbs and protein combined about 30 minutes before your workout (to give the nutrients time to get into your system).

I would mention that a small percentage of people seem to get rebound blood sugar issues from consuming rapidly digesting nutrients right before a workout; if you’re one of them you’ll want to wait until you start warming up to eat anything. Exercise blunts insulin response and waiting until your warm-up to start eating anything limits the possibility of a negative blood glucose response.
CARDIO AND HOW MUCH FOR FAT LOSS
The primary issue here is this: the body appears to be sensing what researchers are calling energy availability, basic energy in (from food) versus energy out (via energy expenditure). If Energy Availability (EA) goes too low, the body will adapt rapidly. Some research has shown that many of the issues that often occur in women in terms of hormones or menstrual cycle dysfunction occur at a threshold of energy availability (and aren’t actually related to body fat percentage as used to be thought).

In that sense, pretty much all activity can potentially be a problem if that activity results in energy availability to the body that is too low. Of course, the activities you’re listing aren’t really big calorie-burners, a walk with a stroller probably only burns a few hundred calories per hour. But done for extended periods it will contribute.

In addition to hormonal issues, often the combination of big caloric deficits and excessive activity (either too much activity, too hard of activity, or the combination) can cause some real weirdness with water retention that masks fat loss.

This is more common with more formal ‘cardiovascular’ activities than just activities of daily living. This is just due to the potential for increases in hormones like cortisol; this is especially an issue as the intensity of activity increases. Clearly, this isn’t an issue for a leisurely walk but it becomes more of one for more formal cardio activities.

This isn’t really stopping fat loss mind you, but it does drive people crazy because it makes it appear that the diet is not working. I’d note that this isn’t an issue for everyone, certain physiologies (and especially psychologies) seem relatively more prone to problems with water retention than others. This is why some people can get away with massive amounts of activity and not have issues and others can’t.
Creatine
There are mentions of increased muscle cramping in athletes with creatine use but this has never shown up in the studies. It’s possible that creatine may increase water requirements (since it pulls water into the muscle) so an athlete doing heavy workouts in Malaysian weather might be more prone to cramping if they aren’t drinking enough water.

In the short term at least, the gains in terms of weight and strength gains from creatine are transient. Of course, if you’re eating a large amount of red meat, you may remain creatine loaded for quite some time even if you stop using creatine so the gains may persist. In the long term, it’s possible that the increased training intensity from creatine might increase true strength and mass gains.

Nobody seems to have an answer for the whole creatine and protein thing and I’ve seen arguments on both sides of the fence. It seems anecdotal that people have taken creatine with protein and without and it works pretty much the same so I don’t personally think there’s any worry.

As to the amount, there are a couple of options.

Fast loading: this is the standard loading phase which is 20 grams per day (5 grams 4 times per day) for 5 days.

Medium loading: Some people, like myself, find that 20 grams of creatine per day causes stomach upset and diarrhea.

Slow loading: a recent study showed that 3 grams taken for a month results in the same creatine levels as with the fast loading phase. So decide whether you want to load fast or slow.

There is (contrary to what supplement companies want you to believe) no evidence supporting the maintenance phase for creatine supplementation. The daily turnover of creatine is about 2-3 grams and anyone eating sufficient red meat should stay creatine loaded for quite some time without any additional creatine.
